Nutrition for Women Over 40: The Complete Guide
The short answer: For nutrition after 40, current US guidelines advise 1.2 to 1.6 grams of protein per kilogram of body weight a day, 25 grams of fiber and 1,000 mg of calcium.
- A 70 kg (154 lb) woman needs 84 to 112 grams of protein a day.
- At 51, calcium rises to 1,200 mg and iron drops from 18 mg to 8 mg.
- One meal should have no more than 10 grams of added sugar.

Nutrition for women over 40 starts with protein. The Dietary Guidelines for Americans, 2025 to 2030 set a goal of 1.2 to 1.6 grams of protein per kilogram of body weight a day. Yet women aged 40 to 49 eat about 66.5 grams a day on average, according to the USDA’s national food survey. For many women, that is below the new goal.
This guide covers what changes in your body after 40 and how much protein, fiber, calcium and vitamin D you need. It also explains the newest advice on sugar, processed food and alcohol, with a sample day built from USDA numbers.
What changes in nutrition for women over 40?
Your needs shift because muscle, bone and hormones change in midlife. According to the National Institute on Aging, most women start the menopause transition between ages 45 and 55, and the average age of menopause in the US is 52.
Muscle. In the SWAN study, a long-term study of women going through menopause, lean mass began to fall and the rate of fat gain doubled at the start of the transition, until about 2 years after the last period.
Metabolism. A 2021 study of energy use from infancy to age 95 found that, adjusted for lean mass, daily energy use stays stable from 20 to 60. In other words, this data shows no slowdown in your 40s; the decline comes after 60.
Calories. The guidelines base women’s nutrient targets on 1,800 calories a day at ages 31 to 50 and 1,600 from 51 on. The new guidelines note that some older adults need fewer calories “but still require equal or greater amounts of key nutrients such as protein, vitamin B12, vitamin D, and calcium.” Our guide to perimenopause and menopause covers the hormone side.
How much protein does a woman over 40 need?
The 2025 to 2030 guidelines set a protein goal of 1.2 to 1.6 grams per kilogram of body weight a day. Their exact wording is: “Protein serving goals: 1.2–1.6 grams of protein per kilogram of body weight per day, adjusting as needed based on your individual caloric requirements.”
That is well above the older Recommended Dietary Allowance (RDA) of 0.8 grams per kilogram, or 46 grams a day for women. The scientific report behind the new guidelines calls the RDA the lowest amount that keeps most healthy adults in balance. It is not the amount for best muscle health.
The report adds that no upper limit for protein has been set, and no harm to kidneys or bones was seen within the 1.2 to 1.6 range. If you have kidney disease, ask your doctor what amount is right for you.
| Body weight | Protein a day (1.2 to 1.6 g/kg) | Per meal, over 3 meals |
|---|---|---|
| 60 kg (132 lb) | 72 to 96 g | 24 to 32 g |
| 70 kg (154 lb) | 84 to 112 g | 28 to 37 g |
| 80 kg (176 lb) | 96 to 128 g | 32 to 43 g |
How should you spread protein across meals?
Aim for a similar amount at each meal instead of saving most of it for dinner. The new guidelines put it simply: “Prioritize Protein Foods at Every Meal.”
The research here is small. In one crossover trial of 8 healthy adults, people ate about 30 grams of protein at each of three meals. Muscle protein building over 24 hours was 25% higher than when the same total was skewed toward dinner. That trial measured a lab marker, not muscle size, so it is a pointer, not proof.
In practice, that means a protein food at breakfast, which is often the lowest-protein meal. Eggs, Greek yogurt, fish, poultry, meat, beans, lentils, tofu and dairy all count. For a 70 kg woman, 28 to 37 grams per meal covers the daily goal.
Does protein build muscle without strength training?
Protein works best alongside strength training. The Physical Activity Guidelines for Americans ask adults to do muscle-strengthening activities on 2 or more days a week. These should work all major muscle groups at moderate or greater intensity.
A 2018 meta-analysis of 49 studies with 1,863 people found that extra protein during resistance training added strength and lean mass. Gains stopped rising at about 1.6 grams per kilogram a day, the top of the new guideline range. The benefit was smaller in older people, which is one more reason to keep training.
The guidelines’ scientific report also reviewed 30 randomized trials of diets with 1.2 to 1.6 grams per kilogram. People kept 0.81 kg more lean mass than on lower-protein diets, though most trials were in adults with overweight who were cutting calories. For related reading, see our guide to creatine for women.
How much fiber do women over 40 need?
Women need 25 grams of fiber a day at ages 31 to 50 and 22 grams from 51 on, according to the Dietary Guidelines for Americans, 2020 to 2025. The newer guidelines no longer give grams by age, so these remain the most recent official numbers.
Women in their 40s eat the least fiber of any adult group: 14.5 grams a day on average, about 10.5 grams short. The 2020 to 2025 guidelines say “More than 90 percent of women and 97 percent of men do not meet recommended intakes for dietary fiber.”
A 2019 review of 185 long-term studies and 58 trials found the biggest drop in risk for several major diseases at 25 to 29 grams a day. Those are links in large groups, not a promise for one person. Our complete guide to fiber for women has food lists and tips.
How much calcium and vitamin D do women over 40 need?
Women need 1,000 mg of calcium a day until 50, then 1,200 mg from 51. Vitamin D stays at 600 IU until 70, then rises to 800 IU. These targets come from the 2020 to 2025 guidelines’ appendix, which also shows iron needs falling after 50.
| Age | Calcium | Vitamin D | Iron |
|---|---|---|---|
| 31 to 50 | 1,000 mg | 600 IU | 18 mg |
| 51 to 70 | 1,200 mg | 600 IU | 8 mg |
| 71 and older | 1,200 mg | 800 IU | 8 mg |
Bone loss speeds up around menopause. In SWAN data on 862 women, spine bone density fell 10.6% over 10 years. Most of it, 7.38%, was lost between 1 year before and 2 years after the last period. More women (17%) than men (5%) have osteoporosis.
Most women fall short: close to 60% of adult women do not get enough calcium, and more than 90% of adults miss their vitamin D. Women in their 40s average 834 mg of calcium from food, about 166 mg below target. Milk, yogurt, fortified soy drinks and canned sardines and salmon are good sources.
What do the new guidelines say about added sugar and processed foods?
The 2025 to 2030 guidelines say one meal should contain no more than 10 grams of added sugar. The full sentence reads: “While no amount of added sugars or non-nutritive sweeteners is recommended or considered part of a healthy or nutritious diet, one meal should contain no more than 10 grams of added sugars.”
They also say to “Avoid sugar-sweetened beverages, such as sodas, fruit drinks, and energy drinks.” Salty or sweet packaged snacks such as chips, cookies and candy are on the avoid list too. The scientific report estimates that highly processed foods make up 60% of the energy US adults eat.
To spot added sugar on a label, the guidelines suggest looking for ingredients that include the word “sugar” or “syrup” or end in “-ose.” Sugar that comes naturally in fruit and plain milk does not count as added sugar.
How much alcohol is safe for women after 40?
The newest guidelines give no daily amount that counts as safe. They say simply: “Consume less alcohol for better overall health.” Some people should avoid alcohol completely. These include pregnant women, people recovering from alcohol use disorder, and people whose medicines or health conditions can interact with alcohol.
The previous 2020 to 2025 edition allowed “1 drink or less in a day for women” and added that “Drinking less is better for health than drinking more.” For some types of cancer, it noted, risk rises even below 1 drink a day.
The National Institute on Alcohol Abuse and Alcoholism defines heavy drinking for women as 4 or more drinks on any day or 8 or more a week. If you drink, less is better, and it is worth asking your doctor how alcohol fits with your medicines and sleep.
What does a healthy day of eating look like after 40?
A protein food and a fiber food at each meal can reach both goals. The amounts below come from USDA FoodData Central, the government’s food composition database. This day gives 85.5 grams of protein, about 1.2 grams per kilogram for a 70 kg woman, and 31.1 grams of fiber.
| Meal | Food and amount | Protein | Fiber |
|---|---|---|---|
| Breakfast | Plain nonfat Greek yogurt, 170 g | 17.3 g | 0 g |
| Breakfast | Oats, 40 g dry, cooked | 5.3 g | 4.0 g |
| Breakfast | Raspberries, 1 cup (123 g) | 1.5 g | 8.0 g |
| Lunch | Cooked lentils, 1 cup (198 g) | 17.9 g | 15.6 g |
| Lunch | Hard-boiled egg, 100 g | 12.6 g | 0 g |
| Snack | Almonds, 28 g | 5.9 g | 3.5 g |
| Dinner | Salmon, cooked, 113 g (4 oz) | 25.0 g | 0 g |
| Total | 85.5 g | 31.1 g |
Breakfast gives 24.1 grams of protein, lunch 30.5 and dinner 25.0, a fairly even spread. Vegetables and a whole grain at dinner add more fiber.

Frequently asked questions
How much protein should a 40 year old woman eat?
The 2025 to 2030 Dietary Guidelines set a goal of 1.2 to 1.6 grams of protein per kilogram of body weight a day. For a woman who weighs 60 kg (132 lb), that is 72 to 96 grams a day, ideally spread across three meals.
How many calories should a woman over 40 eat?
It depends on your size and how active you are. The Dietary Guidelines base women’s nutrient targets on about 1,800 calories a day at ages 31 to 50 and 1,600 from age 51, but your own needs may be higher or lower.
Do women over 40 need supplements?
Not always. Food comes first, but many women fall short on calcium, vitamin D and fiber. The new guidelines say fortified foods or supplements may be needed under medical supervision when food is not enough. Our guide to supplements for women explains the evidence.
What is the best diet for women over 40?
There is no single best diet. A strong pattern includes a protein food at every meal, about 25 grams of fiber from beans, vegetables, fruit and whole grains, calcium-rich foods, and as little added sugar and highly processed food as you can manage.
